Train and Race Around Your Cycle: The Performance Edge Women Miss

You know the session.


Same route. Same pace target. Same shoes. Same breakfast. Last week it felt controlled, sharp, almost easy. This week your legs feel heavy by the second kilometre, your heart rate sits higher than it should, and your breathing feels out of proportion to the work.


It is tempting to assume your fitness has dropped.


Most of the time, it has not.


For many female athletes, that shift is the menstrual cycle showing up in training. Not as an excuse. Not as a weakness. As physiology.


At Nutrifit, this is one of the biggest performance gaps I see. Women are tracking pace, power, macros, sleep scores and HRV, yet many still train as though their hormones are static. They are not. Oestrogen and progesterone change across the month, and those changes can affect fuel use, temperature regulation, recovery, gut comfort, sleep and perceived effort.


This article is educational and should not replace individual medical advice, especially if symptoms are severe, new or affecting daily life. But for most athletes, understanding the pattern is a very practical performance tool.

Your hormones are part of the training environment


The menstrual cycle is not just a reproductive process. It is a whole-body physiological rhythm.


The two hormones we talk about most in performance are oestrogen and progesterone. They both matter, but they do very different jobs.


Oestrogen tends to be more performance-supportive. It is linked with:


  • Better muscle protein synthesis

  • Anti-inflammatory effects

  • More efficient carbohydrate use

  • Improved neuromuscular efficiency

  • Potentially better recovery between hard efforts


That does not mean every session will feel magical when oestrogen is higher. Training load, stress, sleep, fuelling and life still count. But in general, higher-oestrogen parts of the cycle can feel like the body is more willing to respond.


Progesterone is different. It is not “bad”, but it is physiologically costly.


When progesterone rises, especially in the luteal phase, it can:


  • Raise core body temperature

  • Increase heart rate

  • Increase respiratory rate

  • Shift fuel preference slightly more towards fat

  • Disrupt deep sleep

  • Slow recovery

  • Make heat tolerance worse

  • Increase perceived effort at a given pace


That last point is often the one athletes notice first. Zone 2 suddenly looks slower. Easy pace does not feel easy. Breathing feels more laboured. A run that normally needs water only might suddenly need carbohydrate.


This is where female athletes can gain an edge. You do not need to rewrite your whole training plan around your cycle. You do need to stop ignoring clear physiological signals.


The four phases in practice


The cycle is often simplified into four phases: menstrual, follicular, ovulatory and luteal. Real life is messier. Cycle length varies. Symptoms vary. Hormonal contraceptives change the picture. Some athletes have very clear patterns, others less so.


Still, this framework is useful.

The menstrual phase can surprise you


The menstrual phase gets treated as the “write-off” phase far too often.


For some athletes, day one is genuinely rough. Cramps, heavy bleeding, headaches, low mood, digestive upset and fatigue can all affect performance. If that is you, forcing intensity for the sake of toughness is rarely the best call.


But many women find that after day one or two, perceived effort starts to drop. Hormone levels are relatively low, and by the later part of menstruation, some athletes feel much better than expected.


Strength can also be higher here than in the luteal phase. I have seen plenty of athletes hit great gym numbers while bleeding, especially if symptoms are controlled and they are well fuelled.


The key is to understand what is driving your symptoms.


If bleeding is heavy and fatigue is extreme, iron status may need checking. If headaches and cramps are worse than usual, dehydration or low energy intake can make that picture more severe. If symptoms regularly stop you training or interfere with work and normal life, speak to a qualified healthcare professional.


Do not assume period pain is something you just have to tolerate. Also do not assume menstruation automatically means poor performance.


Both can be true: you may need more care, and you may still be capable of training well.

The follicular phase is often your performance window


After menstruation, oestrogen starts to rise and progesterone remains relatively low. This is the follicular phase, and for many athletes it is the best time to push.


You may notice:


  • Faster recovery between sessions

  • Better tolerance for high intensity

  • More efficient carbohydrate use

  • Better ability to hit pace or power targets

  • Sharper coordination and explosiveness


If your training plan has flexibility, this can be a good time to place the hardest work.


That might mean:


  • VO2 max intervals

  • Heavy strength sessions

  • Threshold work

  • Race-specific pace sessions

  • Bigger training days with high neuromuscular demand


This does not mean every follicular phase session should be brutal. You still need progressive load and adequate recovery. But if there is a week to chase quality, this is often it.


From a nutrition point of view, carbohydrate availability still matters. Better carb utilisation does not mean you need less carbohydrate. It means your body may handle and use carbohydrate well, which is useful for intensity.


Go into hard sessions fed. Recover with protein and carbohydrate. Take advantage of the window rather than under-fuelling it.


Ovulation is powerful, but it deserves attention


Around ovulation, oestrogen peaks and luteinising hormone, or LH, surges. Some athletes feel brilliant here. Fast, coordinated, springy.


But ovulation can also come with two practical issues: gut sensitivity and joint laxity.


The LH surge may affect digestion for some women. That can mean bloating, looser stools, nausea or a more reactive stomach around harder sessions. If this pattern shows up for you, keep pre-session fuelling simple. Choose familiar carbohydrates. Avoid suddenly testing high-fibre or high-fat meals before intervals.


There is also evidence that joint laxity can briefly increase around ovulation. This does not mean you should be afraid to train. It does mean warm-ups matter.


Pay attention to:


  • Landing mechanics

  • Cutting and change of direction

  • Sprint drills

  • Plyometrics

  • Heavy lower-body lifts

  • Field or court sessions with fatigue


ACL injury risk is complex. Hormones are only one part of the picture. Strength, skill, fatigue, footwear, previous injury and playing surface all matter. But if there is a phase where I want athletes to be especially switched on with their warm-up, it is this one.


A good warm-up is not five casual leg swings. It should raise temperature, activate key muscle groups, rehearse the movement pattern and gradually build intensity.


The luteal phase is where many women blame themselves


The luteal phase comes after ovulation and before your period. Progesterone rises, and this is where many athletes start to think, “Why am I so unfit this week?”


This phase can feel expensive.


Core temperature is higher. Heart rate may sit higher at the same pace. Respiratory rate can increase, which can make you feel more breathless. Deep sleep may be disrupted. Recovery can feel slower. Your body may also shift slightly towards using more fat, which sounds useful until you remember that higher-intensity training still needs carbohydrate.


This is the phase where carbohydrate strategy becomes even more important.


I will give you a personal example. On some 10k runs in my luteal phase, I take a gel even though I would not always need one for that distance at another point in my cycle. Without it, I can feel empty before the hour is up. Same athlete. Same distance. Different hormonal environment.


That is not overkill. It is matching the fuel to the physiology.


In the luteal phase, consider:


  • Taking carbohydrate earlier in longer sessions

  • Using gels or sports drink more readily

  • Avoiding long fasted runs

  • Adding sodium and fluid sooner, especially in heat

  • Allowing more recovery between high-intensity days

  • Being careful with back-to-back hard sessions


Sleep deserves special attention here.


Progesterone can disrupt deep sleep, and poor sleep changes everything: appetite, glucose control, mood, coordination, pain sensitivity and recovery. This is where small habits matter.


Magnesium glycinate can be useful for some athletes as part of a sleep routine, though it is not a magic fix. I would also look at an earlier bedtime, a cooler room, less late caffeine, and protecting the sleep window as if it were part of the training plan.


Because it is.

When race day lands in your luteal phase


You cannot always choose race day. Most of the time, the calendar is the calendar.


This is where the conversation gets practical. If race day lands in your luteal phase, you do not need to panic. You do need a better plan.


Start with carbohydrate loading. If you normally think about carb loading 24 hours before, extend that window. For a luteal phase race, I would rather see a solid 48-hour approach than a rushed plate of pasta the night before.


That does not mean overeating until you feel sluggish. It means deliberately increasing carbohydrate across meals and snacks, lowering fibre slightly if your gut is sensitive, and making sure you arrive topped up.


On race day, expect heart rate to be higher. If you see numbers that look unusual in the first few miles, do not immediately assume the race is falling apart. Use effort, breathing and pace together.


A smart luteal phase race plan might look like this:


  • Start slightly more conservatively than usual

  • Hydrate earlier in the day, not just on the start line

  • Use sodium if conditions are warm or you are a salty sweater

  • Take gels more frequently than you would in a follicular phase race

  • Avoid leaving fuelling until you feel low

  • Give yourself permission for it to feel harder


That last point matters. If you expect race effort to feel normal and it does not, you can spiral. If you know why the effort is higher, you can stay calm and execute.


Feeling harder does not mean you cannot perform. It means the cost is higher, so the support needs to be better.


Track your own pattern before changing everything


General guidelines are useful. Your own data is better.


Before making big changes, track two to three cycles alongside training. You do not need a complicated spreadsheet. You need consistent notes.


Track:


  • Cycle day

  • Bleeding and symptoms

  • Session type

  • Pace or power

  • Heart rate at pace

  • Perceived effort

  • Sleep quality

  • Recovery

  • Gut symptoms

  • Cravings or appetite changes

  • Fuelling before and during sessions


After two to three cycles, patterns usually start to appear.


Maybe your heart rate is consistently higher in the week before your period. Maybe your best strength sessions cluster after bleeding ends. Maybe your gut gets sensitive around ovulation. Maybe your sleep score drops before menstruation, even when training load is normal.


That information is more useful than any generic cycle graphic.


The goal is not to become obsessive. The goal is to stop being surprised every month by the same pattern.


Once you know your rhythm, you can make small changes:


  • Move the hardest session by a few days when possible

  • Add carbohydrate earlier in luteal sessions

  • Protect sleep more aggressively before your period

  • Avoid testing new race fuel around ovulation

  • Plan deloads with symptoms in mind

  • Interpret heart rate in context


This is how you train and race around your cycle without becoming rigid.

This is practical adaptation, not cycle syncing


The phrase “cycle syncing” can make this topic sound fluffy. It can also make women feel like they need a perfect 28-day plan where every session neatly matches a hormone chart.


That is not real sport.


You cannot always control when you race. You cannot always move your hardest session. You might have team training on fixed nights, a coach-set plan, childcare, work travel, poor sleep, or a race calendar that does not care where you are in your cycle.


So the aim is not perfection.


The aim is to ask better questions.


Why did that session feel so hard?

Why is heart rate higher at the same pace?

Why am I more breathless this week?

Why did that gel suddenly help on a run where I normally would not need one?

Why is recovery taking longer?


When you can answer those questions, you stop treating your body like it is unpredictable. You start seeing the pattern.


Oestrogen can support performance. Progesterone can raise the cost. The menstrual phase is not automatically a write-off. The follicular phase is often a chance to push. Ovulation deserves a smarter warm-up and gut awareness. The luteal phase needs more fuel, more patience and more recovery support.


This is not about lowering standards. It is about raising the quality of the plan.


Track two to three cycles. Compare the data with your training. Look at heart rate, pace, effort, sleep and recovery together. Then adapt where you can.


That is the performance edge many women are missing. Not because they are not working hard enough, but because they have been taught to ignore one of the most obvious signals their body gives them every month.
